Resistant Starch: What It Is, Why It Matters, and 4 Simple Ways to Get More
If you’ve spent any time reading about nutrition lately, you’ve probably come across the term resistant starch. Like many nutrition buzzwords, it’s easy to dismiss it as just another fad. That was exactly the question our long-time client Barb emailed me recently, “Lately I have been seeing a lot of information about resistant starch and its positive impact on both calorie management and digestion. I would be interested in your thoughts on it.” Great question, Barb. Let’s look at what the research actually says.
Unlike many nutrition trends, resistant starch has been studied for decades, and the research is surprisingly compelling.
It won’t magically melt body fat or eliminate the need for healthy eating. However, it can help improve blood sugar regulation, support a healthier gut microbiome, increase fullness after meals, and even slightly reduce the number of calories your body absorbs from certain foods.
Perhaps the best part?
Many of the best sources of resistant starch are inexpensive, easy to prepare, and foods we already encourage our clients to eat—including potatoes, oats, beans, lentils/legumes, rice, and slightly green bananas.
In this first article, we’ll explain why resistant starch deserves a place on your plate, separate fact from fiction, and give you four simple rules to start increasing your intake. What is resistant starch?
Most starches are broken down into glucose in your small intestine, where they’re absorbed and used for energy.
Resistant starch is different.
In many ways, resistant starch behaves more like a fibre than a typical carbohydrate.
As the name suggests, it “resists” digestion in the small intestine and travels to the large intestine largely intact.
Once it reaches your colon, it becomes food for your beneficial gut bacteria. During fermentation, these bacteria produce short-chain fatty acids (SCFAs)—particularly butyrate, which is one of the preferred fuel sources for the cells lining your colon.
This is where many of resistant starch’s health benefits begin.

Why should you care?
1. It feeds your gut bacteria
Your gut contains trillions of bacteria that play important roles in digestion, immune function, inflammation, and even aspects of metabolic health.
Resistant starch acts as a prebiotic, meaning it provides fuel for these beneficial bacteria rather than feeding you directly.
One of the major end products is butyrate, a short-chain fatty acid associated with improved gut barrier function, reduced inflammation within the colon, and overall digestive health.
Butyrate is one of the favourite fuel sources for the cells lining your colon and is thought to play an important role in maintaining a healthy intestinal barrier.
While eating resistant starch won’t instantly transform your microbiome, consistently including resistant starch-rich foods can help create an environment where beneficial bacteria thrive.

2. It may improve blood sugar control
One of the most consistently demonstrated benefits of resistant starch is its positive effect on blood sugar regulation.
Research has found that replacing some rapidly digested starches with resistant starch can:
- Reduce the rise in blood sugar after meals
- Improve insulin sensitivity
- Produce a “second meal effect,” where blood sugar responses to the following meal may also improve
This doesn’t mean resistant starch makes carbohydrates “free.”
Calories still count.
However, choosing foods that naturally contain more resistant starch—or preparing foods like potatoes and rice in ways that increase resistant starch—may improve the body’s handling of carbohydrates.
3. It may help lower cholesterol
Emerging research suggests resistant starch may produce modest improvements in cholesterol levels in some individuals.
Although the effect isn’t as large or consistent as increasing soluble fibre intake, several studies have observed small reductions in LDL cholesterol and improvements in overall metabolic health when resistant starch replaces more refined carbohydrate sources.
Think of resistant starch as another small piece of the puzzle—not a magic bullet.

4. It can help with fullness and weight management
This is where resistant starch often gets exaggerated online.
Some websites claim it “melts fat.”
Others suggest you can eat unlimited potatoes if they’re cooled overnight.
Neither is true.
However, resistant starch may support weight management in several realistic ways.
First, because resistant starch isn’t fully digested in the small intestine, it provides slightly fewer calories than fully digestible starch (roughly 2–3 kcal per gram compared with about 4 kcal per gram for regular starch).
Second, foods rich in resistant starch—such as potatoes, oats, beans, and lentils—are often highly filling, making it easier to stay satisfied on fewer calories.
Third, fermentation of resistant starch produces short-chain fatty acids that may influence appetite regulation, insulin sensitivity, and overall metabolic health. While researchers continue to study these mechanisms, the effects appear modest and work best as part of an overall healthy eating pattern—not as a shortcut to fat loss.
In other words, resistant starch won’t create weight loss on its own, but it may make maintaining a calorie deficit a little easier.
An exciting recent clinical trial found that resistant starch supplementation enhanced weight loss in people already following a calorie-controlled dietary intervention. While encouraging, more research is needed before we can conclude that simply adding resistant starch-rich foods produces the same effect in free-living populations.

5. It encourages better meal prep habits
This might be our favourite benefit.
Many of the easiest ways to increase resistant starch also happen to make healthy eating more convenient.
Instead of cooking potatoes or rice one meal at a time, prepare larger batches.
Cool them overnight.
Then enjoy them cold or simply reheat them during the week.
You’ll save time, money, make healthy eating easier, and naturally increase the resistant starch content at the same time.
That’s a win-win.
Don’t believe everything you read online
As resistant starch has become more popular, so have the myths.
One common misconception is that any high-glycemic carbohydrate is automatically high in resistant starch.
For example, you’ll occasionally see breakfast cereals such as Corn Flakes or puffed rice cereals included on resistant starch lists.
If a food is highly processed, rapidly digested and low in fibre, it’s probably not the food you should be seeking out just because someone measured a small amount of resistant starch in a lab.
Instead, focus on foods that provide multiple nutritional benefits:
- Potatoes
- Oats
- Beans
- Lentils
- Chickpeas
- Slightly green bananas
- Rice prepared ahead of time
These foods don’t just contribute resistant starch—they also provide fibre, vitamins, minerals, and, in the case of legumes, significant amounts of protein.
Don’t Chase One Nutrient
One mistake we want you to avoid is chasing resistant starch while ignoring everything else.
The healthiest diets aren’t built around one nutrient or food type.
They’re built around nutrient-dense whole foods.
That’s why we encourage choosing foods that deliver several benefits at once.
For example:
- Oats provide resistant starch, beta-glucan fibre, and important minerals.
- Lentils and beans contribute resistant starch, fibre, plant protein, iron, and folate.
- Potatoes provide resistant starch, potassium, vitamin C, and excellent satiety.
- Brown basmati rice contributes resistant starch, fibre, and additional micronutrients.
Rather than asking, “How can I maximize resistant starch?”, a better question is:
“How can I build meals around foods that naturally provide resistant starch, fibre, protein, and essential nutrients?”
The Four Golden Rules for Increasing Resistant Starch
The good news is you don’t need supplements or exotic ingredients. Most people can significantly increase their resistant starch intake simply by making a few small changes to foods they already enjoy.
Fortunately, increasing resistant starch doesn’t have to be complicated.
Follow these four simple rules:
1. Eat foods that naturally contain resistant starch
- Slightly green bananas
- Oats
- Beans and lentils
2. Cook starches in batches
- Potatoes
- Rice
- Pasta
3. Cool them
An overnight stay in the refrigerator allows resistant starch to form.
4. Enjoy them cold—or simply reheat them
The resistant starch remains largely intact, so you don’t have to eat cold potatoes or rice if you don’t want to.
